Mercury in fish is one of those topics that tends to generate two equally unhelpful responses: either people panic and cut out fish entirely, or they wave it off as overblown. Neither is justified by what the research actually says. The real picture is more nuanced, and more interesting, than either camp suggests.

This week we're breaking down mercury in fish… how it gets there, what it does to your body, which fish to avoid, and the surprising nutrient almost nobody talks about.

How mercury gets into fish in the first place

Mercury enters the ocean through both natural processes (volcanic activity and weathering) and human activity, primarily coal combustion and industrial emissions. Once in the water, inorganic mercury gets converted by bacteria into methylmercury, the organic form that matters for human health. Diet is the main pathway for human methylmercury exposure, especially through seafood consumption.

Here’s where things snowball. Methylmercury accumulates in fish tissue and isn't metabolized or excreted quickly, so it builds up over a fish's lifetime. When a bigger fish eats many smaller fish, it absorbs the mercury from all of them, and the mercury concentrations climb at each step up the food chain, like a loyalty rewards program nobody signed up for. That's why small, short-lived fish such as sardines, anchovies, and herring stay low in mercury, while large predators like swordfish, shark, king mackerel, and some tuna species consistently rank the highest.


What it does to your body

Once you eat fish containing methylmercury, it's absorbed into your bloodstream and distributed throughout the body, including the brain. Unlike many substances that are quickly flushed out, methylmercury leaves the body slowly, with an average half-life of about 50 days (every 50 days, about half of the mercury currently in your body is eliminated). That means if you regularly eat high-mercury fish, your body can accumulate mercury faster than it eliminates it. On the other hand, switching to lower-mercury fish gradually allows mercury levels to decline over time.

The FDA says exposure to high levels of methylmercury during times of active brain development can lead to neurological effects such as decreased measures of intelligence, difficulty in memory and cognition, and problems with gross and fine motor skills. The developing brain, in fetuses and young children, is significantly more vulnerable than the adult brain, which is why federal guidelines are stricter for pregnant women and children than for the general population.

For healthy adults, it's a different story. Harmful effects generally occur only after prolonged exposure to unusually high amounts of mercury, something mostly seen in communities that eat large quantities of high-mercury fish or after industrial contamination events. For most types of fish, levels of methylmercury are not high enough to result in health effects for adults. The concern for the general population isn't acute poisoning, it's chronic low-level exposure over time, particularly for people who eat large quantities of high-mercury species regularly.


Which fish are actually worth watching?

The FDA and EPA sort commercially available fish into three tiers based on measured mercury concentrations:

Worth limiting: swordfish, shark, king mackerel, marlin, orange roughy, bigeye tuna, and tilefish. They're nutritious, but they're also the ocean's mercury overachievers.

Eat Less Often: albacore/white canned tuna, halibut, mahi-mahi, snapper, grouper, and canned light tuna in larger quantities. These fall in the middle range.

Best choices: salmon, sardines, anchovies, trout, Atlantic mackerel, shrimp, pollock, oysters, scallops, catfish, and canned light tuna. These are consistently low in mercury while delivering protein, omega-3s, vitamin D, and other nutrients.

One species worth singling out: canned tuna. It's one of the most commonly eaten fish in the U.S. but it isn't a single product from a mercury standpoint. Canned light tuna(usually skipjack) contains substantially less mercury than albacore (white) tuna, making it the better everyday option.


Why Mercury Isn't the Whole Story

Here's where the conventional mercury conversation leaves out something important. Most ocean fish are also high in selenium, and selenium has well-documented protective effects against methylmercury toxicity.

The way it protects you is, selenium binds to methylmercury and forms a biologically inactive compound, reducing the amount that's free to interfere with the nervous system. Studies also show that mercury can impair selenium-dependent enzymes, meaning looking at mercury levels alone doesn't tell the whole story.

This has led researchers to focus on the selenium-to-mercury ratio, not just mercury concentration by itself. Most commonly eaten ocean fish contain more selenium than mercury, providing enough selenium to offset much of mercury's potential toxicity. The notable exceptions are large predatory species, such as shark and swordfish, where mercury levels can approach or even exceed selenium levels, making them the fish that deserve the most caution.

This doesn't mean mercury concerns are imaginary, and it doesn't mean the FDA advisories are wrong. It means the picture is more nuanced than a simple mercury quantity suggests.


So... Should You Be Worried?

For most people, not really.

The bigger nutritional problem today isn't that people eat too much fish, it's actually that many people don't eat enough. Fish provides high-quality protein, omega-3 fats, vitamin D, selenium, iodine, and several B vitamins that are difficult to replace with a single food.

The practical advice is refreshingly simple: enjoy a variety of lower-mercury fish a couple of times each week, don't make swordfish your personality, and remember that nature built a few safeguards into seafood long before social media discovered mercury.
