There's a common assumption that wild-caught fish is automatically the healthier choice, the same way something like an eco-friendly label gets treated as an automatic upgrade. The real comparison is more interesting than that, and it comes down to one simple fact: what a fish eats determines what ends up in its flesh.

This week, we're breaking down what separates farmed salmon from wild salmon, why those differences exist, and which one comes out ahead depending on what you're optimizing for.

Farm vs. Wild: What’s The Difference?

The core difference between farmed and wild salmon starts with diet, not genetics. Wild salmon spend their lives swimming, hunting, and eating whatever algae, plankton, and smaller fish are available in the open ocean. Farmed salmon live in enclosed pens and eat whatever feed they're given, which tends to be more calorie-dense and less varied. Omega-3 fatty acids in fish ultimately trace back to plants (algae, leaves, grass) and in wild salmon, the amount and type of omega-3 they end up with depends entirely on the algae and plankton in their natural diet.

That difference in lifestyle and feed makes farmed salmon noticeably fattier than wild salmon. A 3-ounce fillet of wild salmon has fewer calories and roughly half the total fat of the same amount of farmed salmon. Since omega-3s are a type of fat, more total fat tends to mean more omega-3 in absolute terms. Farmed salmon fillets end up containing about as many grams of omega-3 fatty acids as wild salmon specifically because they're fattier overall, not because the farming process itself boosts omega-3 production.


The Ratio Problem

Raw omega-3 quantity isn't the whole story. Many aquaculture operations now feed farmed salmon plant-based pellets that are comparatively deficient in omega-3s, which shifts the overall fat composition of the fish toward more omega-6 fatty acids relative to wild salmon.

Omega-6 isn't inherently bad (it's an essential fat too) but most people's diets already lean heavily toward omega-6 from vegetable oils and processed foods, while omega-3 is the fat most people are actually short on. A shift toward more omega-6 in your fish works against the reason a lot of people eat fish in the first place.

To be fair to farmed salmon, this isn't a dramatic problem on its own. Though farmed salmon is much higher in omega-6 fatty acids than wild salmon, the total amount is still too low to cause much concern by itself. It matters more as one piece of a bigger pattern than as a standalone red flag.

There's also a trend worth knowing about if you've been eating farmed salmon for years and assuming the nutrition label hasn't changed… it has. A study analyzing farmed Atlantic salmon from 2006 to 2015, found that as fish oil in feed was increasingly replaced with vegetable oils, the omega-3 content of farmed salmon dropped enough that consumers now need roughly double the portion size compared to 2006. Whatever farmed salmon's nutrition profile was a decade ago isn't necessarily what it is today.


Where Wild Salmon Pulls Ahead: Contaminants

This is the area where the case for wild salmon is strongest. A study found that contaminant levels in farmed salmon are generally higher than in wild salmon, even though both stay below the FDA's approved safety thresholds. Farmed salmon from conventional fish farms has shown elevated levels of PCBs, dioxins, and pesticides.

The reason traces back to the same root cause as the fat differences, feed and environment. Farmed fish are raised in concentrated pens and fed processed feed, both of which create more opportunities for contaminants to accumulate compared to a wild fish moving freely through open water. Wild salmon has shown dramatically lower levels of PCBs, dioxins, and pesticide residues compared to farmed salmon, along with zero exposure to the antibiotics sometimes used in fish farming.

That said, the contaminant picture isn't uniformly in wild salmon's favor across every pollutant or every species. Farmed salmon may carry higher mercury levels than wild-caught, but the opposite pattern can show up in tuna, where farmed sometimes tests lower than wild. Fish contamination depends heavily on what's in the local water and feed supply, not on "farmed" or "wild" as a fixed rule.


How the nutrients actually compare (per 100g, raw)

Based on USDA FoodData Central (SR Legacy), wild Atlantic salmon comes in at 142 calories per 100g, with 19.8g of protein and 6.34g of total fat. Farmed Atlantic salmon is notably higher in calories at 208, with slightly more protein at 20.4g but more than double the fat at 13.4g. That fat gap is the single biggest difference between the two, and it shows up in the mineral profile too.

Wild salmon has more calcium (12mg vs. 9mg), iron (0.8mg vs. 0.34mg), magnesium (29mg vs. 27mg), and notably more potassium (490mg vs. 363mg) and selenium (36.5µg vs. 24µg). Farmed salmon edges ahead on phosphorus (240mg vs. 200mg) and sodium (59mg vs. 44mg), though neither difference is large enough to matter much in a typical diet.

The clearest nutritional takeaway is that wild salmon is leaner and comes with a meaningfully better micronutrient density per calorie, while farmed salmon's extra fat is largely where any omega-3 advantage it has comes from. Neither one is a clear nutritional loser; it's a tradeoff between a leaner, more mineral-dense fish and a fattier one with more calories per serving.


So which one is actually healthier?

It depends on what you're weighing more heavily.

If your priority is maximizing omega-3 intake on a budget, farmed salmon delivers a comparable amount of omega-3 fat per serving, often at a lower price. Researchers have noted that choosing the less expensive farmed salmon likely won't shortchange your heart, since both types provide similar amounts of omega-3 per serving.

If your priority is minimizing contaminant exposure and getting a better omega-3 to omega-6 ratio, wild salmon comes out ahead, assuming you can confirm it's genuinely wild.
